Foundational
Whey Protein

The easiest way to hit your daily protein target for muscle growth and recovery. Convenient, affordable, and high quality. Plant-based options work too if dairy bothers you.

Suggested: 1–2 scoops/day as needed to reach your protein goal
Foundational
Creatine Monohydrate

The most researched supplement in existence. Improves strength, power, and lean mass, with benefits for recovery and even cognition. Stick with plain monohydrate — skip the pricey "advanced" forms.

Suggested: 5 g/day, every day — no loading needed
Performance
Caffeine / Pre-Workout

A proven performance booster for strength, endurance, and focus. A simple caffeine source or a clean pre-workout both work — just watch total daily caffeine and avoid late-day dosing.

Suggested: 3–6 mg/kg bodyweight, 45–60 min pre-training
Health
Omega-3 (Fish Oil)

Supports recovery, joint health, heart health, and reduces inflammation. Look for a product that lists actual EPA + DHA amounts, not just total "fish oil" weight.

Suggested: 2–4 g combined EPA + DHA daily
Health
Vitamin D3 + K2

Critical for hormones, immunity, mood, and bone health — and most people are deficient. Pairing D3 with K2 helps direct calcium where it belongs.

Suggested: 2,000–4,000 IU D3 + 100–200 mcg K2 (MK-7)
Recovery & Sleep
Magnesium Glycinate

Calms the nervous system, eases muscle tension, and supports deeper sleep — which is where most of your recovery happens. Glycinate absorbs far better than cheap oxide forms.

Suggested: 300–400 mg elemental, ~60 min before bed

Frequently Asked Questions

The supplement questions I hear most from clients.

Do I even need supplements?
No — training, nutrition, and sleep matter far more than any supplement. Supplements fill gaps and add convenience. Get the basics right first; the items here are the ones with real evidence behind them.
When should I take protein and creatine?
Timing matters far less than hitting your daily totals. Take protein whenever it helps you reach your target, and take creatine at any consistent time each day — daily intake is what builds saturation, not timing.
Is creatine safe? Will it make me bloated?
Creatine monohydrate is one of the most studied and well-tolerated supplements available. Some people notice slight water retention early on; sticking to 5 g/day (no loading phase) usually avoids any noticeable bloat.
Whey vs. plant protein — does it matter?
Both work. Whey is a complete protein and digests well for most people. Quality plant blends (pea + rice) are great if you avoid dairy — just aim for adequate total protein and a complete amino acid profile.
Are these the same as the research compounds in the Shop?
